FITRISE | STRENGTH. FUNCTION. PURPOSE.
A practical first week for adults 40+, using short fabric loop bands to start building a lower-body training habit. Most training sessions take about 10-15 minutes. Begin gently and adjust the plan to your current ability.
Before your first session
You need one short fabric band, a stable chair, a clear non-slip space, and comfortable shoes. One purchased FitRise set contains Light, Medium and Heavy bands. A training set below means one group of exercise repetitions.
Choose the band you can control
Start with the Light band. Choose resistance that lets you move slowly through a comfortable range while keeping your posture steady. The last few repetitions should feel challenging, with about two controlled repetitions left in reserve. Use less resistance if you shorten your movement, hold your breath, wobble or feel joint pain. Move to Medium or Heavy only when 12 smooth repetitions feel manageable. Different exercises may need different bands; follow the level label rather than relying only on color.
Your seven days
Day 1 - Learn your setup
Warm up for 3 minutes. Do 1 training set each: 8 seated knee openings, 8 bridges, and 5 small side steps each way. Start with Light, or practice without a band.Day 2 - Move and recover
Walk at a comfortable pace for 5-10 minutes. Rest from band training. If yesterday left you very sore, choose an easier first session next time.Day 3 - Repeat with control
Repeat Day 1. If comfortable, use 8-10 repetitions and 6 side steps each way. Keep the same band. One round is enough while learning.Day 4 - Recovery day
Take an easy walk or rest. Check your band, chair and exercise space. Choose a time for your next short session.Day 5 - Build consistency
Repeat the routine. If Days 1 and 3 felt controlled and recovery was comfortable, add a second round with 60-90 seconds between rounds.Day 6 - Make it fit your life
Take a comfortable 5-15 minute walk. Optional: practice 5 slow chair sit-to-stands without a band, using the chair arms if needed.Day 7 - Review and plan ahead
Record which band and repetitions felt right. Schedule 2 or 3 band sessions next week with a recovery day between them. Progress just one variable at a time.
Your short fabric-band routine
Warm up with 3 minutes of easy walking or marching, followed by a few comfortable chair sit-to-stands. Complete the movements below slowly. Rest 30-60 seconds between exercises, or longer until breathing feels comfortable. Exhale through the effort.
Seated knee openings
Setup: Place a short fabric loop around your thighs, above your knees. Sit tall on a stable chair with your feet flat and about hip-width apart.
Movement: Open your knees a small distance against the band, then return slowly. Keep your feet planted and avoid rocking your body. One opening and return is one repetition.
Start here: 8-12 controlled repetitions. Easier option: Start without the band, or reduce the opening range.
Glute bridge
Setup: Lie on a comfortable firm surface, knees bent and feet flat. Place the band around your thighs above the knees. Keep knees aligned with your feet.
Movement: Exhale and lift your hips to a comfortable height. Keep your ribs relaxed and avoid arching your lower back. Lower slowly. One lift and lower is one repetition.
Start here: 8-12 controlled repetitions. Easier option: Use a smaller lift or no band. If getting to the floor is difficult, repeat seated knee openings instead.
Small side steps
Setup: Stand beside a stable counter if you need support. Put the loop above your knees. Soften your knees and keep your feet facing forward.
Movement: Take a small step to the side, then bring the other foot in under control. Keep feet apart enough to maintain light tension. Avoid dragging, snapping or crossing your feet.
Start here: 5-8 steps each way. Easier option: Hold a stable support and shorten the step. If balance feels uncertain, use the seated exercise instead.

Keep a simple record
After each training day, note: date, band level, repetitions, number of rounds, and how you felt during the session and the next day. A useful first-week goal is completing comfortable sessions with consistent form.
Next week
Repeat the same routine on 2 or 3 nonconsecutive days. Add a few repetitions first; then consider another round or the next band level. Change only one variable at a time. This is a lower-body starting point; build toward a routine that also trains the other major muscle groups.
Use your bands safely
Check for tears or damaged seams before each use. Keep the band flat above your knees and away from the knee joint. These short loops are for controlled exercises; do not use them as long pull bands or attach them to doors. Stop for sharp pain, dizziness, chest discomfort or unusual breathlessness. If you have an injury, a condition affecting exercise, or difficulty with balance, ask a qualified health professional which movements suit you.
